Dear Mike,

1. maybe the "Add Delimited Text Layer" - Plugin is what you were 
looking for. Export your xls to csv and load that with the plugin. The 
manual explains its use if you have any difficulties.
2. did you have a look at dcw (digital chart of the world)?
3. ask a book on cartography or look into an atlas' map of Russia which 
projection it uses.
